How It Works

Iron values for each oil are expressed as milligrams of iron per 100 grams of oil, based on commonly reported figures from the USDA FoodData Central database. To estimate the iron in your serving, the calculator first converts the volume you entered into milliliters, then converts milliliters into grams using the average density of edible oils.

Most cooking oils have a density close to 0.92 g/mL at room temperature. That means one tablespoon (15 mL) weighs about 13.8 g, and one cup (240 mL) weighs about 220.8 g. Once the serving weight is known, the iron content is calculated with this formula:

Iron (mg) = serving weight (g) × oil iron value (mg per 100 g) ÷ 100

For example, a 1-tablespoon serving of extra-virgin olive oil contains roughly 0.077 mg of iron. The percentage of daily value is then computed against the 18 mg adult reference value, or the 27 mg pregnancy reference when the toggle is enabled. Worked Examples

Example 1 — 2 tablespoons of sesame oil. Sesame oil has 0.24 mg iron per 100 g. Volume: 2 tbsp = 30 mL. Weight: 30 × 0.92 = 27.6 g. Iron: 27.6 × 0.24 ÷ 100 = 0.066 mg. That is about 0.37% of the adult daily value (18 mg).
Example 2 — 1 cup of extra-virgin olive oil. EVOO has 0.56 mg iron per 100 g. Weight: 240 × 0.92 = 220.8 g. Iron: 220.8 × 0.56 ÷ 100 = 1.236 mg. That is about 6.9% of the adult daily value — still modest, but meaningful if you use large amounts for baking or dressings.

In general, unrefined and unfiltered oils — such as extra-virgin olive oil and toasted sesame oil — tend to carry slightly more trace minerals than highly refined neutral oils. However, the differences are tiny in absolute terms and should not influence your choice of cooking oil.
